“I placed top 6 in both the 1600 and 3200 at the state meet and officially committed to college. I couldn't have gotten to this point without all of the training, help, and support along the way.”

“Travis gave me the resources and support to achieve my goals. High quality workouts that built my confidence, challenging but never overworked. His incredible career gave me confidence in the training and inspired me to work hard.”

Who this plan is for
Cross country and the 5000m are won by the runner who can change gears on tired legs. This plan is for high school and college XC racers, adults training for a fall 5K, and track runners building toward the 5000m.
If you fade over the back half of races, or have never trained with real structure, this plan builds the strength you are missing. It peaks you for the championship end of the season, not the first invitational.
Written by Coach Travis Mahoney, a 13:19 5000m runner who has coached state and national champions, the plan comes from the same structure his own athletes run.
The 3 phases
The biggest aerobic block of the plan. Long runs, steady state work, hills, and strength circuits. Mileage builds week to week with cutback weeks built in, so the workload absorbs instead of accumulates. Cross country rewards the athlete who did the unglamorous work early, and this phase is that work.
Threshold runs, race pace intervals, and hill repetitions. Workouts shift toward the effort you will hold in races, with surges built in to rehearse the moves that decide places.
Championship sharpening. Volume drops, intensity stays, and race modeling sessions practice your pacing and your kick. You peak for the meets that matter.
A sample week
- Monday
- 6 x 1000m at threshold effort, 200m jog recovery
- Tuesday
- Easy run, 45 minutes, plus strides
- Wednesday
- Hill repetitions, 8 x 45 seconds hard
- Thursday
- Recovery run or full rest
- Friday
- Strength circuit and drills
- Saturday
- Race modeling: 2 miles at goal XC effort on grass
- Sunday
- Long run, 70 to 80 minutes
A week from the Specific phase. Every session in the plan includes adjustment rules: how to scale the workout up or down for your current fitness, and what to do when you miss a day.
Not your typical online training plan. Built for coaches and athletes ready to run the plan, build out a real high school summer and fall cross country program, expand their event knowledge, or add proven sessions to their workout library.
Cross country season starts long before the first race. More coaches and athletes are realizing that summer is not just for logging miles, it is a time to build real fitness. For a high school runner, the summer build can represent close to 25 percent of the training year. Jog through it and you leave real fitness on the table. The plan finds the balance, improving fitness without pushing athletes into injury or burnout, using an approach proven with athletes at every level and grounded in science based training.
